It builds them in order. Strength first, then power, then the engine to use both for five hard rounds. This 12 week MMA training program follows that logic. It runs in three blocks, each with one clear job, and it covers strength, power, mobility, cardio, HIIT, technique circuits and bag work across every week. The full plan is a free printable PDF. This post explains how it is built and how to get the most from it.

The short version

Three four week blocks. Foundation, then Development, then Fight Ready. Volume and intensity climb for three weeks, then a lighter week lets the body absorb the work. Train six days a week. Rest on the seventh. The PDF holds every session, every circuit and a progress tracker. Download it, print it, and start with Block 1.

Why 12 weeks, and why blocks

Twelve weeks is long enough to change how the body performs and short enough to stay focused. The gains compound. Strength built in the first month makes the power work in the second month land harder. That power then feeds the fight conditioning in the third. Train every quality flat out from day one and progress stalls. Build them in sequence and each one lifts the next.

This structure has a name. Coaches call it block periodisation. The idea is simple. Pick a main target for each block, push it hard, then shift the target. The table below shows the three blocks and the job each one does.

Block

Weeks

Main job

1. It waves. Three weeks up, one week down, repeated across each block, then a taper at the end. The chart below maps the relative training stress week by week. Notice the dips at weeks 4 and 8. Those are the deloads, and they are part of the plan, not a break from it.

Relative training stress by week. Week 12 pulls back so fitness surfaces rather than hides under fatigue.

Where the training time goes

A common mistake is spending every session hitting pads and skipping the gym. Striking matters, but power and durability come from the strength and conditioning work around it. This program splits the week so nothing gets neglected. The breakdown below shows how a typical training week divides across the six qualities.

Share of weekly training time by quality, averaged across the 12 weeks.

Strength & Power

28%

Technique & Bag Work

24%

HIIT & Circuits

20%

Mobility & Warm Up

16%

Cardio / Aerobic

12%

Strength and power take the largest share because they drive striking force and protect the joints. Mobility earns a fixed slot because stiff hips and shoulders cost technique.

The weekly split

Six training days, one rest day. Hard and easy days alternate so the body can recover and still train often. Here is the shape of a week.

Day

Session

Target

Day 1

Lower Strength & Power

Legs, hips, explosive drive

Day 2

Technique Circuit & Bag + HIIT

Skill under fatigue, anaerobic power

Day 3

Aerobic Conditioning

Engine and recovery

Day 4

Upper Strength & Core

Push, pull, trunk, neck

Day 5

Technique & Sparring Drills + Bag

Timing, distance, output

Day 6

MMA Conditioning Circuit

Full body work capacity

Day 7

Rest or Active Recovery

Mobility, sleep, easy movement

Conditioning changes shape as the weeks pass

Cardio is not one thing. A fighter needs a big aerobic base and the ability to go hard in short bursts. The program trains the base first, then layers in sharper interval work, then matches the exact rhythm of a fight. The clearest way to see this is the work to rest ratio. Early on, rest is generous. By the end, the rounds look like the real thing.

Block

Main style

Work to rest

What it trains

1

Steady aerobic, light intervals

1:2

The base engine

2

HIIT

1:1

Anaerobic power, repeat efforts

3

Fight rounds

5:1

Fight specific endurance

What each block gives back

Progress shows up in different ways as the weeks go on. Expect the following, provided the work is done and recovery is respected.

By the end of

You should notice

Block 1

Steady cardio feels easier at the same pace. Train through them and fatigue piles up until something gives.

Going to failure on everything. This is conditioning for fighting, not a strength contest. Leave a rep or two in reserve.

Only hitting the bag. Skill without strength and an engine fades fast under pressure. The plan balances all three.

Adding load too soon. Earn the next weight or the next round. Progress when the current level feels controlled.

Ignoring the warm up. Five to ten minutes of mobility protects the elbows, shoulders and hips that take the most strain.

How to use the PDF

The download holds the full 12 weeks. Every day is laid out with exercises, sets, reps and rest. It includes the warm up flow, the HIIT protocols, the bag work library and a week by week progress tracker. Print it, pin it up, and log the numbers as the weeks pass. Rising loads, longer rounds and a lower resting heart rate are the proof it is working.

Start with Block 1, even for experienced lifters. The foundation makes the later blocks pay off. Keep technique sessions with a qualified coach where possible. Train within current ability and progress at a pace that stays controlled.

Download the 12 Week MMA Training Program PDF

Free.
