HYROX Workout at Home with No Equipment [2026]
Eight stations. No sled. No SkiErg. No £200 gym direct debit. Here is the honest version — what you can copy at home, and what you cannot.
Let me get one thing out of the way first. You cannot fully train for HYROX at home with no kit. Not properly. A sled is a sled. A SkiErg is not a broomstick. And no amount of jumping about your living room turns you into Hunter McIntyre.
But you can get most of the way there. Maybe eighty percent. Which is a lot when you are skint, on holiday, between gyms, or still in the “should I even sign up for this thing” phase where paying £110 for entry feels a bit mad.
I have written a few HYROX plans on here already. The 8-week beginner. The 12-week. The 16-week. All of them assume a gym. This one does not. This one assumes a floor. Maybe a wall.
The workout
Do this twice a week. Run three other days. HYROX is roughly sixty percent running, so skip the running and you skip the sport. Between each block, jog four hundred metres outside. Or knock out sixty seconds of high knees if you are stuck indoors.

Rest 90 seconds between blocks. Rest longer if you are new. Do not chase the clock in week one.
Why sixty percent gets you most of the way
Look at what HYROX actually is under the hood. Eight kilometres of running. Eight blocks of repetitive functional work. And a bit of shuffling between them, called the Roxzone.
Running is free. Two of the eight stations barely need kit — burpee broad jumps are just you and gravity. Lunges are lunges. Wall balls are a squat plus a throw, and you can approximate that with a jump squat and an overhead reach.
Add it up. About three-quarters of the race can be trained from your front room. The last quarter — sled push, sled pull, SkiErg, rower — is where you actually need kit. Bear crawls and superman rows get close. They are not the same beast though. Just being straight with you.

What the data actually says
HYROX moved about 425,000 people through races in 2024. Ninety-eight percent of them finished. That is not a typo. Almost nobody drops out. There is no time cap, and the format scales.
The average open man finishes in about one hour twenty-five. The average open woman, one hour thirty-five. Elites go under an hour. Hunter McIntyre, the current king, runs each kilometre at around 3:20 pace while still knocking out the stations. Not human.
Transitions matter more than most people think. Average athletes waste seven minutes moving between stations. Elites waste three. Learn to jog into a station and start moving straight away. That habit costs nothing to build at home, and it is worth four minutes on race day. Free time.
One more thing. Sixty-five percent of HYROX racers are over thirty. The oldest finisher on record is seventy-four. This is not a young man’s sport. It is a stubborn person’s sport. Which is more useful.
What you actually cannot fake
Being honest. The sled will hurt on race day even if you have bear-crawled the length of the Pennines. The rower is a specific skill. Wall balls to a three-metre target take practice with a proper ball. Your bodyweight jump squat is not the same movement.
You will want two or three weeks with real kit before you race. That is what the last block of the 12-week plan is for. Rent an affiliate gym for a month. Job done. Until then, this workout is more use than the £70 gym class that promises “HYROX prep” and delivers a spin bike.
The real cost of HYROX is not the entry fee, the socks, or the gym membership. It is finding out you can do it. Once you know that, you are stuck with the sport for good.
A note on the running
Every bodyweight HYROX plan online skips over the running. Do not. If you can only do one thing this week, run.
Aim for one long slow run of 8 to 10km, one interval session of 6×400m at hard pace, and one easy 5km. That is a proper base. Add the workout above twice a week and you are training for HYROX. Genuinely. Nothing missing. Except the sled.
Closing thought
This will not turn you into Hunter McIntyre. Nothing will. He is Hunter McIntyre.
But it will build the engine. It will toughen the mind. And it will cost you exactly nothing.
The best sport in the world is the one you actually do. Get on with it.
